hey im 15 years old can someone please tell me a good routine? i have a smith machine with bench press, pec deck, the rowing thing lol, the pulldown bar, and i got some dumbells oh and also a bench  i had a lot of muscle but went on holidays and pigged out  and now i got fat that needs to go fast, so please someone givfe me a good routine and if they can a good diet to get lean

You basically change your routine around every week for 3 weeks and repeat, usually repeat cycle 3 times (9 weeks in total) Basically it breaks down like this: Week1 Power - all exercises done within 4-6 rep range with 2-3 mins rest between each set (Use mainly just compound movements) Week2 Rep Range - vary the rep ranges of your exercises from 7-9, 10-12 and 13-15 with about 90 - 120 secs rest Week3 Shock - Bit of a killer, all exercises should be done through drop sets, super-sets, rest-pause, etc. really max out your muscles, in this week feel free to use more machine weights as well REPEAT If you Google it u should find a lot of info on it that goes into a lot more detail explaining the benefits, there's one forum dedicated to it with $hit loads of people on it that swears by it. Gotta say I really rate it as well. It basically takes the plateau of your training.

i was looking for a routine to add mass i can only train 3 times a week for about an hour to an hour and a quarter each time also i can only train upper body as key hole surgery needed on my knee be much appreciated some help with this as i am working on guess work been training for about a year now with minimal gains any help at all would be gratefully appreciated cheers

This is great, I've been doing the... 5x5 DAY 1 – PULL Deadlifts or Power Cleans Barbell Rows, Dumbbell Rows, or Wide Grip Chins Barbell Curls, Close Grip Underhand Chins, or Hammer Curls DAY 2 – PUSH Incline or Flat Barbell or Dumbbell Bench Press Barbell or Dumbbell Shoulder Presses Tricep Dips or Close Grip Bench Press DAY 3 – LEGS Front or Back Squats Barbell or Dumbbell Stiff Leg Deadlifts Calf Raises (3x12) - only if a seriously lagging bodypart Weighted Crunches or Weighted Hanging Leg Raises (3x12) ...routine this year when i startted weight lifting and it's done me well.
