Here it is: 1 chest flat bench 3x6-8 incline bench 3x6-8 leaning forward dips 3x6-8 db flyes 3x8-10 triceps close grip bench press 3x8-10 lying tricep extensions 3x8-10 biceps standing bb curls 3x6-8 concentration curl 3x8-10 abs crunches 3xmax hanging raises 3xmax 2 legs leg extensions (dont go heavy) 3x8-10 front squat 3x6-8 walking lunges 3x6-8 (each leg) lying leg curl 4x8-10 calves standing raises 4x10-15 3 back dead lift 3x6-8 pullups 3x8-10 bb row 3x8-10 db row 3x8-10 shoulders rear delts 3x8-10 barbell shrugs 3x6-8 standing overhead press 3x6-8 laterals 3x8-10 basically 1st set of every exercise is kinda warmup and should be done with weight equal 50-80%. then 2nd and 3rd set should be as heavy as you can go. up weight next workout if you can reach upper limit of rep range any comments are welcome
