Post cardio on a empty stomach and post weight sessions POST foods?

Im 14ish stonnes (maybe less now but dnt have access to a weighing machine) 6ft 2 and last month was around 25% bodyfat(cant measure it now but def lost something cnt be sure how much of it is fat and how much musc) and i am trying to cut down slowly. I do cardio 3 x a week on a empty stomach HITT. I do weights three times a week and do steady pace cardio afterwards
I was very strict and achieved some good results last month and was quite pissed off when work sent me me abroad for a month. I have access to a fantastic hotel gym though which is good but i am nicking food from the breakfast room to last me the whole day. Until they catch me im cool and i have access to most things
My question is what foods are best in the morning after CARDIO when done on a empty stomach? DO i need fast and complex carbs? Can you give me some examples? I dnt have excess to protein shakes etc etc but most other things i can get
Also what is best POST weight training which is done around mid day after meal 2 or on the odd day after meal 1 (breakfast). Today i had after my weight training around 10mins after (simple carbs which i learned about on this forum)
1 bannana
about 55-75gramm of oats in soya milk
3 egg whites
then 45 mins (complex carbs)
white boiled rice (i promise you i dnt have access to a kitchen or brown rice im taking this from the - - breakfast room in the morning)
2 small boiled chicken and also some brocli
My question in a nutshell is what foods are best straight after cardio and what foods are best after weight training?

    A normal breakfast is fine - so the usual bodybuilder stuff :)
    If you are doing cardio for cutting then fast replenishment is actually a bit counter productive because the rise in insulin inhibits fat burning - which is your overall goal.
