cycling session

any1 have any good cycling session, i usually work for around 20mins on the bike, 5 ins warm up, 15 mins High intensity, then go on the rower for 10mins, 1 min sprints 1 min medium
then go in the pool and so 20 sprint lengths and 20medium lengths, basically following GC training style, but the sprint and rest period are longerso any1 wiuth good bike rotuine, whetyer it be doing lunges inbwteeen or anything, wud be a great help

    oh ,sorry, for fitness

    i wil just say, not for bgheadedness, that i have a rather high fitness , thought ide mention so you had a clearer idea of wot type of session im looking for,

    high intensity cycling session aimed at improving fitness
