my diet (suggestions needed)

ok im 6ft 86kgs and my aim is 2 lose fat and get bigger muscles.

10am bowl of oats 2 slices of wholemeal bread 3 egg whites
12.30 tuna salad roll 1 banana 1 orange 2 scoops whey protein with water
14.30 train
2 scoops whey protein with water immedietly after workout

16.30 pasta chicken breast- or tuna pasta- or chicken or tuna sandwiches on wholemeal bread

18.00 banana and orange glass of milk half pint

20.30 2 chicken breast big portion of mixed veg

23.00 sleep

i would like suggestion on how 2 improve my diet am i eating enough 2 gain muscle weight?

i forgot 2 mention i take 1 capsule of cod liver oil and multi vitamin each morning and i drink only water throughout the day maybe 1 cup of tea.

    gain muscle without gaining 2 much fat in the process

    not enough protein in the diet

    needs omega 3

    some portion sizes are missing

    whats cardio and training look like at the moment as well?

    what would you recommend how i change my diet?

    i was currently doing 5 days training since december 07 ive recently had a week and a half off was gonna get back into my routine 2morow on a 4 day split 15 mins of cardio 3 times a week.

    Buddy for a start you need more protein in your first meal... I would suggest some whey protein in water first. 3 egg whites is roughly 9 grams of protein only...

    1pm 1 tin of tuna, 4 slices of burgen bread, 1 banana, maybe some omega 3 caps?

    14.30 train
    2 scoops whey protein with water immedietly after workout
    I would personally move post-workout drink to pre training but upto you, also add in some oats

    16.30 pasta chicken breast- or tuna pasta- or chicken or tuna sandwiches on wholemeal bread

    18.00 banana and orange glass of milk half pint
    would have some pasta with salmon or tuna or chicken, with maybe some peanut butter or omega 3 caps if tuna or chicken.

    20.30 2 chicken breast big portion of mixed veg
    Again i would add in a carb source, and some fats

    23.00 sleep
    Depending on portion sizes and cals i would have some cottage cheese or quark, or a protein blend, or just 1 or 2 pints of milk.

    what omega 3 capsules do you guys recommend ? obviously the ones im currently taking are not enough? which are cod liver oil caps (seven seas)

    THESE are cheap and you only need to take 3-4 a day if you don't eat any oily fish, flaxseed oil or powdered lin/flaxseeds. If you do eat any of the foods/oils listed, see http://www.muscletalk.co.uk/m_2695743/mpage_1/tm.htm#2698563
